The relationship between nutrition and sleep is essential to both health and athletic performance. During nighttime rest, the body enters a repair mode in which key processes are activated: muscle-protein synthesis, growth-hormone release and regulation of cortisol, the stress hormone [1,2]. This balance enables the body to recover from exertion, strengthen muscle mass and maintain optimal body composition.
Sleeping well is therefore an invisible performance tool that enhances training outcomes and promotes more complete recovery. Conversely, a lack of sleep alters insulin sensitivity, disrupts appetite and creates a hormonal environment less favorable to muscle regeneration, making performance improvements more difficult [1,2].
In this context, proper nutrition and restorative sleep are strategic allies for optimizing recovery and performance.
What Is the Relationship Between Nutrition and Sleep?
Macronutrient composition, food choices and meal timing directly influence sleep quality.
Carbohydrates play a key role because they help tryptophan, an essential amino acid, reach the brain. This compound is the starting point for producing serotonin and melatonin, the molecules that regulate the sleep-wake cycle [3,4].
For this reason, including a serving of complex carbohydrates (such as oats, rice or potatoes) at dinner may make it easier to fall asleep.
At the same time, certain proteins provide tryptophan—such as turkey, eggs, dairy products or legumes—and, when combined with carbohydrates, their effect on serotonin and melatonin synthesis is enhanced [5,6].
The type of fat makes an important difference: unsaturated fats (olive oil, nuts and oily fish) contribute to better hormonal regulation and deeper, more stable sleep. Conversely, excessive saturated or trans fats are associated with shorter, more fragmented rest [3,5,6].
Likewise, following a Mediterranean or balanced dietrich in fruits, vegetables, legumes, whole grains and healthy fats is associated with better sleep quality and duration, less daytime sleepiness and a lower risk of insomnia in both athletes and the general population [7].
What Time Should You Eat Dinner to Optimize Rest?
Meal timing matters as much as meal content. Eating dinner too late or having very large meals immediately before bed can disrupt the natural release of melatonin and sleep architecture.
Conversely, eating an early, light dinner, between 1,5 and 3 hours before bed, helps people fall asleep more easily and supports better nighttime rest [12].
For athletes, a balanced dinner with this time window can reduce nighttime awakenings and improve sleep efficiency.
Which Micronutrients Matter for Rest and Overnight Recovery?
In addition to macronutrients, certain micronutrients and supplements may make a difference to sleep quality, especially in athletes with high physical and metabolic demands.
These compounds act on neurotransmitters, hormones and muscle-recovery processes that directly influence nighttime rest.
One of the most extensively studied is magnesium, an essential mineral for muscle relaxation and nerve function. Several studies suggest that supplementation may shorten the time it takes to fall asleep and improve sleep efficiency, although results are not always conclusive [8–10].
Other relevant nutrients include calcium, iron and zinc, which also play important roles in neurotransmitter production and circadian-rhythm regulation [9,10]. Deficiencies—especially of calcium or vitamin D—are associated with more fragmented sleep or insomnia.
B vitamins, especially B12 and folate, are necessary for melatonin synthesis and proper nervous-system function [9,10].
However, an excess of some of these vitamins can also alter sleep duration, so maintaining balance and consulting a professional before supplementing is always recommended.
Finally, casein, a slow-digesting protein found in dairy products, can support overnight muscle recovery and increase satiety [11]. Although its direct effect on sleep quality is limited, it can be useful within a nutrition strategy focused on recovery.
Which Nutrition Habits Help You Sleep Better?
To improve nutrition and sleep as a whole, the following habits are recommended:

Balanced dinners and easy digestion [12]:
Choose moderate portions at dinner, with carbohydrates (rice, potatoes, bread or oats), tryptophan-rich proteins (turkey, eggs, legumes or dairy products) and healthy fats (olive oil, avocado or nuts).
Avoid fried foods and saturated fats. Examples include rice with turkey and vegetables, whole-grain bread with egg and spinach, or plain yogurt with banana and walnuts.

Dinner timing [12]:
Eating dinner between 1,5 and 3 hours before bed supports good digestion and improves sleep efficiency.
Avoid eating dinner immediately before bed or too early.
- Managing stimulants [13]:
Limit caffeine, tea-derived caffeine and pre-workout products for at least 6 hours before bed. Doses above 2 mg/kg in the afternoon can reduce sleep duration and efficiency. Adjust intake according to your tolerance and training schedule.

Hydration and nighttime rest [14]:
Stay well hydrated during the day, but reduce fluid intake in the hour before bed to avoid nighttime awakenings.
Avoid sugary or carbonated drinks at night.
Recommended options include milk, for its tryptophan and casein content, and tart cherry juice, which is rich in naturally occurring melatonin.
What Conclusions Can We Draw?
Looking after nutrition and sleep is fundamental to health and athletic performance.
A balanced, nutrient-rich diet that supports serotonin and melatonin production, together with good dinner habits and controlled stimulant intake, can significantly improve sleep quality.
For athletes, this means more complete recovery, better adaptation to training and stronger performance.
